You’ll have to “Make A Copy” of this as it’s a public Google Spreadsheet that’s used by thousands of people.
After punching in your info, the blue number is your TDEE. For the purposes of building muscle, you’ll want to eat 250-500 calories OVER that number. Weigh yourself regularly to make sure you’re not gaining weight too quickly.
And make sure to push those weights in the gym!
this is an overly late reply, but you should probabaly have a comment saying that you only calculate using your Lean Body mass(muscle mass), as an example, im 70″ and 230lbs, which would give me 3030, however, i would gain weight eating this and know from experience, however, my Lean Body Mass, is about 154lbs(weight without fat) which gives me 2388, so please be careful following this as fat does not burn energy

Never ever counted my calories just kept mainly to protein food.Apple before I trained stopped my bodybuilding at 44 weighing 18.5 stone now weigh 13 stone at 58 6ft tall so it is all about just watching what you are eating and drinking. No bread sauces in food curry sauce etc

Good stuff. I usually go for about 3k calories if I’m looking for good gains. Eat lots of beans with my meals, etc. When protein shakes after workouts helps too if you really need the results.

I always prefer to focus on eating whole foods rather than supplements but I’d be tempted to try a home made shake recipe if there’s one you’d recommend. Yeah, I too am guilty of jumping from diet plan to others as well, I think that I need to have tested every single fat reduction method that was available, but eventually not one of them helped me to reduce and maintain the weight off. False. Everyone’s BMR, NEAT, and exercise caloric burn is different depending on metabolic adaptation. If you’ve been dieting for years, likely your metabolism is slower than average. Some people also have a genetically high metabolism.
You can get your BMR checked by measuring your carbon dioxide release in a lab, and go from there. Your NEAT however takes the biggest hit from dieting, as your body becomes more efficient in the way it burns caloriesmeaning it burns them slower for longer periods of time.
Your caloric needs also depend on omega 3 intake, carbohydrate intake (there’s science linking metabolic slow down to glycogen depletion. Likely to the body’s storage response of food shortage, and that carbs require twice as much iodine to metabolize.)
Also your fiber and protein intake. These two foods have a 30% thermogenic effect. Meaning 30% of the grams ingested are used to digest the food itself. If you eat 90g of protein (360 calories) 30 grams (120 calories) are burned to digest them.
So there’s way more to it than just age weight and height.

Let me tell y’all, easiest way is to eat 1 footlong sub from subway a day with a bag of chips. I eat 6” of the sub for lunch, 6” for dinner with a bag of 160-240 calorie chips. Went from 174lbs to 148lbs in 4.5 weeks. Drink only water and stay consistent. I work a night shift job in the military. So I wake up between 11am-1pm so breakfast isn’t necessary. When I was eating a whole footlong sub before work with a cookie and a bag of chips then snacking all night at work and eating a 1,500+ fast food calorie packed meal for dinner it caused me to gain about 2 lbs a week. I walk about 2-4 miles a day with my job, so that’s a factor too. The diet I did will put you at 1200-1400 calories a day and you’ll lose fast.

actually this is very important info, because after your body is done burning some calories, portions of those calories stay in your system to keep you going “Basal Metabolic Rate”, which goes to your lounges ( inhale), heart (flow), brain (concentration), and other organs, that’s why you need so much calories, and at the same time, balance what you eat, 5 times a day, 3 meals, 2 snacks, add Protein on you meals 😉

Can you simply tell me if your 150 pound person with 170 carbs (for fat loss), 50g fat was referring to someone who does weights 4-5 days a week, and cardio 35-45 minutes a day? I’ve started watching your videos recently, nearly all of them from back to January of last year. I’ve listened and been and tried your guidance on different styles to figure what works best for me, but nothing seems to stick and turns to just water loss and weight comes right back before weigh-in. Is there a way to email or contact for a more in depth guidance that might assist better for me?
What i personally like to do is to consume around 2100-2200 calories each day not based on any calculator or anything.I do workout, so my daily caloric requirement is around 3000, i think that eating around 2k is pretty safe as long as i meet my macro goals. I really tried to lose fat and was looking for various diets, but decided that i still need at least moderate carb consumption.For me, keto diets are nearly impossible.
I tell people to get a gram per lb of pro and hit your calories and that grams of fat/ carbs don’t matter (most people don’t have trouble hitting 25% calories from a fat source just by accident). Is this bad advice and why/why not? Thanks
Love your videos but you really should do more research on fasting before you speak about its value. I think we both can agree that you don’t have the experience to do so. I have never been so lean in my life so effortlessly before fasting and I’m not the only one, that is for sure…
Not to mention, some people have hugely, hugely different reactions in NEAT simply from adding calories. Studies have actually shown variations in nearly 1000 calories per day between individuals consuming the same surplus, just people some people get jittery while others get tired.
I’d love to see this break down with Keto/carnavore in mind. I’m fat adapted and don’t eat many if any carbs. I also eat OMAD. I’ve lost 90lbs so far, but id like to lose another 15 or 20.

Only recently started to reflect on my calories intake. At 68 years male and obese on 1500-2000 cal per day. Reflecting back on younger days when I was very fit, strong and fast, my real food consumption was 800-1000 cal per day. By all I read I should have lost weight on 1500-2000 and starved to death on 800-1000. Am I the only person who’s body appears to be operating well outside the accepted norms!?

wouldn’t you base your protein amount on whether you are in a caloric surplus or deficit? For example.89 grams per pound when in a caloric surplus and 1-1.3 grams per pound when in a caloric deficit. I just started like 4 weeks I am going 5 to 6 times in a week to the gym for 2 hours I burn about I would say 600 calories. Because I also make my upper body stronger by lifting weight. Paul, I find you incredibly logical with this stuff. I’ve done comps previously and have tried and failed at finding a Balance outside of dieting for a Comp. Basically just went from chubby to be shredded and back to chubby again.I would say I look probably 5-10kg heavier than you do on your before pic. A lot shorter than you though, @5”11-6”.
I’ve tried the fasting as I thought the same regarding the parameters would help me, it did help that way but not with weight loss at all and didn’t drop any weight at all, gained some even!!!!!! Couldn’t agree more with you here regarding what you said. I don’t even know where to start now realistically to drop bodyfat.

Thanks for the reply. Since then I have upped the walking to 3 miles at a fast pace, biking 15 miles and lifting for 30 mins a day. I have had my calories at 3000 a day. I was just going for maintaing my weight at first, but I have actually lost about 7lb since.
The formula is way off. IF I did exercise 4 hrs per week it would look like this. 4+10=14*105=1470+500=1970 I have consumed around 3500c/150grams Protien and 150 Carbs daily for 4 months working out 3 or less hrs per week and gained 2lbs. Don’t think 1970 calories would even keep me from losing weight let alone put any on. And yes I weigh under 110lbs at 5’9″ tall.
Taking muscle building advice from a “hard gainer” is like taking dieting advice from an obese person.
By that logic, a hard gainer could go from 145lbs to 180lbs by eating an extra 500 calories per day.. Something’s off there.

Very impirical formula. Why not just calculate a polynome like: 4 * C + 4 * P + 9 * F, where C, P and F are carbs quantity respectively. How many C, P and F? E.g. 1-2 gr. of protein, 3-4 of carbs and 0.5-1 of fats.
