Tips and Strategy “Nancy” is fast and light, so your job is to control your breathing and heart rate throughout the WOD.
According to our app WOD Time Calculator, the best athletes should be able to finish Nancy in under 9 minutes. Advanced athletes should try to beat the 12-minute mark. Average athletes should aim for 15:30 or faster and beginners should be able to finish Nancy in about 18 minutes.This month’s challenge workout is a CrossFit classic: “Nancy.” I’ve chosen it because it will demand more from the typical problem areas: Overhead squats will test your core strength and stability, and combining them with the run will just about make your lungs bleed.In the first event of the three-day Masters competition, Allen blazed through Nancy—five rounds for time of a 400-meter run and 15 overhead squats at 65 lb.—putting an increasing gap between her and Becky Conzelman.

I thought you had to have your hands on the handle of the barbell like Castro said to the athletes at the opening announcement. So the cradle movement with your hands on the head of the dumbbell shouldn’t be allowed…right?

Ah, DLs and Snatches, exercises that totally make no sense to due for AMRAP sets with little rest.
What the fuck…
I set a plan, paced it and even planned a short, short rest between each complete set. But as Mike Tyson once said, “everyone has a plan till you get punched in the face”. This one punched me in the face.
Make sure the top of the box is at least 15 inches x 15 inches…Workout description under equipment usage is where it says that.
I’ve shared your video to our group at the gym and I’ll try to use the strategy you recommend for 16.5. Simple, and it makes sense!!

I’m 63 and just finished 16.5. Slow slow I know at 33.46 mins but now it’s done I feel wonderful. Have loved your input and tried to subscribe by clicking on the link but nothing happened! Any advice? Susan
Awesome video as usual Ben! One note for everyone with the boxes; while you want to use the box with the smallest surface area possible on top, there is a minimum requirement by CFHQ of 15″x15″. No trying to use a 24″ hurdle! 😉
Did this thing tonight; PU aren’t the hard part at all. A lot of people will be able to maintain unbroken sets. I’d say those breathing tips will be the most beneficial. I’m gonna be playing around with that burpee variation before I retest. Also, if you can step all the way through during the lunges instead of stepping back to the middle, do it.
Strategy and especially warm up gave me a template to work off of to allow me to NOT to go in NOT blind. Men (55-59) 8:25, 165lbs (that is my 1 rep max)

This is pretty helpful. only thing i would add is comparing and contrasting power snatch verses muscle snatch. I can tell you from experience (my back rather) that i did power snatches the whole time. It was slower and less taxing on my arms/shoulders, but im not sure if it made my back light up more than muscle snatches would have or not.

Wish I watched this before I did the WOD. Might try it again using these tips.
Final tip… you can mix grip on the chest to bar, from pronated to supinated (palms facing away to palms facing you) or one hand on each grip. This brings the biceps to help to pull and reach the chest to the bar whan you are tired.
This has been allowed since past open WODs and really helps…
People: ” The first bar is gonna hard,, way harder that you think it will be” me: “okay, lets pull like I never pull….” *Pull too much and get the bar in the throat

Did it in 18:15, with 30# DB, ran 450 m (down hill and then back up to my house). Included a technical difficulty break for my iphone music and conversing (6 feet away) with neighbors while lifting. My husband doesn’t want outdoor shoes in the house, so I had to do it all in the front yard, which included lots of neighbors passing by and cheering me on.

I am doing the Open as a challenge for my youtube series My Crossfit Journey series where i as an ex champion physique athlete trains at a crossfit gym for 3 months then does the open to see how i get on so these tips will hopefully help me beat the time cap haha. Probably too late for the free gift but I’ve just stumbled across your site.
I’m from Brisbane, Australia & I’m a school teacher at an all boys school well known for producing elite athletes.
No lift shoes used (felt more bouncy without them and less foot cramping). Did muscle clean ALL the way to my 1 rep max (didn’t trust my legs to carry weight after all those burpees and squats) and it felt surprisingly less arduous than I expected as I did a total of 6 lifts with NO fail (BIG rest after the squat-burpee thing and only change weight rest for the cleans)

Usefull tips! My game plan, based on your tips, will be: thrusters 21(12/9) 18(10/8) 15(8/7) 12(6/6) 9 6 3. And for the burpees: one steady pace with the falling on the elbows technique and step-ups with a half over the bar spin.

I’m fortunate enough to own nano lifters so I used those for 18.2 and 18.2a….they are fine in metcons and decent in lifting, and they helped me hit 5# under my PR. For the DB squats for my re-do, would a back rack grip be better than crease grip? full grip but with one head of the dumbbell on traps/upper back and the other pointing upwards?

In the CF Games App it says two things that differ with this video.
1. You can Clean Squat the DM
2. You must be facing the bar before starting a Burpee.

Standards say: “A muscle clean into a squat is allowed.” So… you can go right into that squat, can’t you?
10:33 Does anyone know if this is actually the case??? I haven’t seen anything online either that says you need to touch both feet on the top of the box. crossfit HQ isn’t always clear with these things
I tried it yesterday and finished the round of 30s almost at 7 min, but I had to stop because my back was killing me. It was not a regular open pain the one you just have to suck it up, it really made me stop. Any suggestion not to fatigue my lumbars? I was using most of my legs keeping my back straight, but did not work.

@WODprep I’m sorta bummed to find your great tips only before the last games competition, however the tips will be put to good use now. I have a comment though: I personally breathe, both at the top, and at the bottom of every thruster. I know a lot of others do too. I feel that you are actually “holding your breath” for quite a large portion of the time you are performing the thrusters if you just breathe once.
How do you count the burpees/box jump? Is is burpees box jump 1? Or burpee box jump burpee 1? I’m pretty sure I did extra burpees!!!
How long of rest when breaking up the thrusters? Did you put the bar down when breaking them up?

I really enjoy your videos and only started following you since the beginning of this open. your tips are always dead on love how you give us the reasoning to what you suggest. It would be cool if you record yourself doing the workout and post that to see what you said in action and maybe a “how to get ready” like what to do to warm up and stretch to get ready for the workout since each movement will focus on a different part of the body.

Great post! Not sure I understand 11:39 Tip 2 Use your hands for support over the box. I don’t see it demonstrated in the video, or maybe I’m misinterpreting what you mean. Can you clarify for me pls? Do you mean to simply keep your hands in front of you and use their momentum to get over and off the box quickly?

Great video and great tips! Breathing at the top of the thrusters and not doing pushup negatives on the burpees is an amazing idea. I have been doing the exact opposite. Hi Ben and all. I did the workout on Friday before your guide and warm up came out. (Time difference) The DB squats killed me. I didn’t earn the heavy weights.:-( Finished with 81 reps (Round 9 9 squats finished). I guess I don’t have to best mobility so I tent to keep to fall forward (not really) and it costs me much energy to keep the DB in the right place. First I don’t have lifting shoes. I will try to get one for Monday. Additional this time I will use your tips and warm up guide. Maybe a miracle happens and I am able to get the rest of the 29 reps done so I can perform one lift. Do you have other tips how to make the DB squats “easier”? Thanks a lot.

What a complete joke. Yeah your different tips are great, for people who can not do the exercise properly. This is why no one takes Crossfit seriously, except fat house wives and star high school athletes who crave their glory days. How many versions of the burpee are there? Christ. Jump flat on your face, throw your ass in the air and stand up? A correct burpee implements upper and lower body movements, you’re supposed to do a squat, a push up, use hip flexion and jump. Otherwise it’s not a burpee. Keep a standard for Christ sakes. How would that work in basic? “Hey drill Sargent I found a better way to knock out all these push ups. I’m just gonna lie flat on my belly and arch my back so my chest comes up of the ground.” Yeah, good luck with that. Quit lowering the standard just so you can rep out. You’re sacrificing technique for what? No reps?

Almost 65 and about to do 17.1! My second open year. Feeling terrified! Keep telling myself it’s just a workout but anxious and jittery! 20 mins and it willbe over and I’m will be thrilled that I took part……soooooo love watching the tips……..Thankyou!
Coach here. I agree with the clean advice. I advised my athletes to choose something they new was heavy and could hit, preferably with a squat clean to remind yourself of form when you are exhausted.

Quick question about the DB snatches. Is it not efficient to do them in sets of 10 or so per arm if you’re able?
Odd that there are so many dislikes by people claiming that they do Olympic lifts. The cal strength team doesn’t hate crossfit and crossfit has done so much as far as popularizing Olympic lifts in the US again. I guess people just wanna hate and hopefully the crossfit gyms these people train at will see the comments and be like sorry bro go try to lift at 24.
You shouldnt have a specific weight level for genders. But good video
