Stretch your right arm out. This exercise will force you to perform this manoeuvre slower then previous variations. This is good, because keeping good form with a slow motion is where the greatest gains are felt with the bird dog in general.
Using the band will also help keep you in line while using your core. Single Side Bird Dog.The quadruped bird dog bench row is one of my go-to rowing variations for teaching an athlete how to dial in their horizontal pulling technique. The reason for this is that any faulty mechanics, movement dysfunction, or flawed activation patterns result in the lifter immediately losing his or her balance. We can do this with the the Bird Dog by incorporating a resistance band into the movement.
To do this simply secure a resistance band around the foot/ankle and hold the other end of the band in the opposite hand. With the band in place we then perform the basic Bird Dog movement of flexing the arm and extending the opposite leg.To make bird dogs easier, do just the arms or just the legs.
To make them harder, do the variation in the video above: crunch your elbow to your knee as you finish the move, and then repeat to do.

Is extending same side hand and leg can be one of the variations of this exercise? Any disadvantage in doing that. And can it be done on the back with all 4 raised in air with knees bend and then lowering same arm and leg?
@CdotDixon I gotcha, maybe the article he has on his website has more info?
if you look elsewhere this would be considered bad form because of overarching in the lumbar. Many other sources encourage a flat lumbar by engaging the abs to try and develop the commonly lacked skill of tucking the pelvis under and reversing anterior pelvic tilt, which is a major cause of back pain and pad posture. Few bird dogs involve lifting the head up like this. Furthermore, to develop true core engagement another common practice is to learn how to brace in various exercises with the pelvis/hips tucked down a bit, to reverse aforementioned anterior pelvic tilt, to build mind-muscle connection and to ajust to proper hip positioning which reinforces/requres glute engagement. Watch any self-respecting vids on glute bridges, dragon flags, hanging leg raises etc and you will see that keeping the hips tilted correctly is a skill of high importance for those who seek to have a good posture, strong core and well-functioning body.
very helpful for someone like me who is having back pain and needs to strengthen my back muscles and core. Gracias
Don’t think I answered your question. I was wearing lululemon pants and nike frees, probably uniqlo v-neck tshirt.
maybe this is why i can’t activate by doing bird dog. thank you!
I don’t see the point of bending the spine in the 2nd variation
@CdotDixon I think telling the specific muscles would be cumbersome since there are alot of muscles that do one specific body motion, for example a standard bird dog, i would describe it as flexing your shoulder while extending your elbow, rather than contracting your deltoid and traps, while contracting your triceps (which are just some of the many muscles involved in that motion alone)…my.02
@N3xD4v You can do this exercise either for time or for reps. For example, do the exercise for 30 seconds and repeat it 2-3 times on each side. Alternatively, perform 8-10 reps on each side.
I have a bulging disc, so I am trying to strengthen my entire body as well as my core. The issue is I have a permanently damaged left hand and wrist, my wrist is painful after a few minutes of lifting weights and resting my body weight on the wrist is out of the question. Is there a modified variant of the classic bird dog that could work for me? I’m at wits end trying to find exercises that avoid pressure on the wrists. Also, the plank seems to aggravate my herniated disc. Hope to hear from you or at least someone in the comments section:) thanks.
nice…glad ya replied…but ya still haven’t replied completely:P
If the other side of your lower back is weak. Do you recommend doing the unilateral bird dog? Which movements is working which side?
nice…..one more variation could be keeping the stabilizing hand towards the center, which would require balancing muscles to work more harder:)
could ya tell me what all ya wearing…like shoes, lower, tshirt, inners:)…i mean the brand and model..thanks
@SSquadAU @CdotDixon Definitely agree i could have given better cues. One of the big challenges with doing videos is that I can only include limited information in order to keep the video under 2-3 minutes. I always add a link to a more comprehensive article on the BuiltLean website, which is within the description box underneath the video. Thanks both of you for your input.
Hi Remi, thanks for this video.
I have extension intolerant back pain with some APT. Is bird dog exercise safe since my erector spinae are quite tight? Wouldn;t it make it worse for me?
@SSquadAU Yes but I would like the fundamental movement and the key points of what you’re actually working out to be explained a little. For example, maintaining a hollow body position while squeezing the glutes could be a good starting tip for this exercise.
Okay how do I know if I’m doing them right? I feel like I’m not getting enough burn in my ab area
Very high quality and good exercise but in future videos (of exercises) could you describe what muscles you should be contracting in the exercise and other points to do with correct form and incorrect form?
@Safiya0759 Happy you liked the video and thanks for the comment!
You can use Unflexal Workouts instructions to learn about workouts guys.
Hey Remi
When I do the Bird Dog it feels harder and I tend to lose a little bit of balance when I do it “left arm, right leg”. While it is normal when I do it “right arm, left leg”.
What do u think is the reason?
I’m trying to work the weaker side more so that maybe it will get stronger and match the other side.
Thank you Remi for this Great video with such clear explanation and depth of information. You are so helpful
I really appreciate your wisdom.
i didn’t feel bird dog anywhere except my arms and legs before i found this, now i can feel it all throughout my core, parts of my back i never even felt before, thank you!
Sweet think this could Help even out my imbalanced erectors?
would this exercise possess the same benefits if done at the end of a core specified workout session when the muscles groups involved are “stressed”?
I really appreciate you buddy
U r dng very good research in spine
I am also better than before pain is reduced now I’ll do strengthing exercises
SIR, can you do a video with set of exercises from when you`re in pain,I`m in pain for four months, but not to the point that I can barely walk, but that radiating pain from my back up to my leg really annoys me. I`m only doing planking but its stomach to elbow, not toe to elbow coz I`m scared I might hurt my back, please do some video for starters to strengthen the core muscles, thank you, and GOD bless.
The “bird dog” exercise is a great single leg exercise that works to strengthen the stabilizer muscles of the core. In this video, I explain the importance of the “bird dog” exercise, as well as how to perform it properly. Also, as the video continues, I talk about some research findings that were found in regards to muscle activation of the “bird dog” exercise. Lastly, I explain some advancements of the exercise, including incorporating a resistance band into the movement. Hope you guys enjoy!
I always feel back instead core.. what do I do wrong. I try to hold my abs but I feel my back even more than
I’m currently in physical therapy for a large bulging disc and this is one of the exercises they have me doing. Your video was extremely helpful and gave such incredible detail on how to do this properly. I want to heal and do not want surgery. I have many more weeks of PT ahead of me but at least now I know, thanks to you, how to do this exercise correctly. Thank you!
HELP PLEASE I kinda went higher with my leg. My butt hurts so bad and now I can’t sit sleep or stand without pain…. what do I do seriously
during how much time should i do these? or how much reps should i do?
if the herniating is on the left i should do this exercise and don’t do the opposite right?
It looks like you are losing your lumber/low back control. i.e tilting the pelvis forward or in technical terms increasing your lordosis
You take to fast and to match, jest go for one thing to match info!!!
Hi! Dr. Steve,
I’ve been stumbling along with my fitness for a little over a year, and I have made mistakes which resulted in injury and regressions in my fitness gains. I appreciate all of the details you have given given me, and I am starting again with an all new attitude towards my body, core strength, and working out.
So, allowing your back to arch and kicking your leg back upward canand likely willcause lower back pain?
