I bought the road bike 5 weeks ago and even before that I already started using the tips you describe in this video that I just classified as “body tips” (e.g. position, eating, pacing and so on) How do I come to know them you may ask. Been biking for years and now got a limited edition mark Cavendish specialized with sram red etaps. Mix of town and country roads with traffic lights and islands and junctions. Go out most evenings after work for about hour to hour and a half and now upto 22mph average. Anything less than 20mph I would be gutted. On flats I would want to peddaling at 25mph + always push for that but struggle at bit more on climbs which is where I lose the average.

I ride a Flat bar Specialized Sirrus. i still feel slow. Average speed can vary between 11-14mph. That depends on how many miles I have ridden that week and how hot it might be outside. My average 5 mile ride is about 23 minutes. At the 10 mile mark that 5 miles is about 27 minutes and at the 15 mile mark it might be 30 minutes.
RE weight… is there any point looking for a lightweight bike and losing that extra 1kg when I could achieve the same result by losing 1kg from my belly?

The thing that hurts my average speed the most is riding in the city. The constant slowing down, and even stopping (although my bike computer doesn’t factor in the time/speed when I’m not moving) really kills my average. If I go on a country ride I can average 17-18 MPH but if it is all in the city it will be more like 14.5 and if it’s a mix it will be around 15-16.
I’ve only been riding for a little over 6 months though. I really do hope to improve my average in the country to around 19-20MPH this year.

Wearing one of those ridiculous skintight biking outfits makes almost no difference. Over the course of an hour ride, it will save you about 45 seconds. On top of which, you look like a poser, & you just dropped $150 you could have spent on, say, higher end components.

This is good. I follow just about every rule you set. I live in Phoenix, Arizona (US), and bikers have their own path on the main roads, but runners done. I find myself running on the sidewalks most often. However, those feel super hard. If the road is clear, I’ll move to that because the pavement is a little bit softer, especially in the summers here, when things really heat up. Thanks for the advice.

Calves! I started park runs this year and after my 3rd one I have started getting painful right calf (in the soleus muscle). It is so painful it feels like i have pulled the muscle and I have to shuffle to finish run. Then when I do get to see a physio a few days later he gets me doing bounces and calf raises to prove it’s not a pulled muscle. Then it reappears the next run. I warm up and stretch before each run and wear long socks to keep my calves warm. It gets to the point now that I am scared to run for fear of it hurting again. Anyone else suffer like this? How did you get through it?
As a cyclist mainly i hate runners coming towards me on the road not looking, or refusing to move out my way. This has happened multiple times where i live forcing me to swerve out into the traffic and then every road user blames me.

25-Jul-11, taking a week off because of knee pain. I am 24, running about 3-4 times a week, 1 mile runs, running pace: 1 mile under 9 minutes. Running on concrete mostly, and with completely worn out shoes.I have purchased cushioned shoes Nike Air+ Pegasus, and will jog only on grass from this day forth. Hope this will prevent injury.My back pu plan is to buy a cross trainer. It’s by far the most injury free machine available to date. STAY AWAY FROM CONCRETE.
Love running trials though hard to find any good ones around me so I do a lot of road running but its more path than road cause not allowed on roads which is annoying but I think trial is probably the best way to train as loose ground, hard hills, narrow paths and tight corners are fun and helpful and of course you have to change your speed more to tackle all these problems while road is a smooth path with no real challenges at all just to pace yourself

For my running form I always think about my body having a ply-board (meaning the posture and my head always locked in position) and my arms using a small momentum like a metronome but being bent. For a posture think of reaching your arms up to the sky and keeping the body equal apart from reaching position. Breathing in from my nose then exhaling though my mouth. My legs should be light like Bruce Lee does his footwork in beginning of a fight. Using only the fore/mid foot to run.

I just got challenged to do the ‘Run 5K, Donate £5 (to NHS)’ challenge whilst in quarantine. I’ve never been a runner, and in fact, I didn’t realise how much of a sedentary lifestyle I lived until AFTER I tried to do this challenge. I’m a 26 year old 6ft5 male, weighting 175lbs I thought I was in decent shape. I went from doing no exercise to running this 5k (rather foolishly). It took me 39m 12s. All my friends completed in 20-25mins. This was the kick up the backside I needed, but enjoyed the run and I’m kind of addicted and want to improve my time!

Don’t use computer on warm up or warm down. Or slowing down for pot holes, bad roads, stop lights and people. Average speed is a bit daft unless you have a clear good long road ahead.

I think your youth is the reason why there hasn’t been a problem yet, for example my uncle used to jump against walls during indoor basketball for 30 years and it was never a problem but know his knees are worn.
So what I’m trying to say is that impact damage to joints can come gradually.

The very best thing I’ve found to improve my average speed is to plan my ride. Drive my bike to the top of a large, long descending ride and ride DOWNHILL! And as Rob said, change to KM from MPH. HUGE improvements but I must also mention that one should only converse with other riders about your averages rather than actually ride with them. And there are several ways to minimize the likelihood of riding with those riders. Injury is a big one because if you’re going to claim such huge averages one will be prone to injury so that gets you off the hook, I mean, is one way of defending your numbers without having to ride with the other riders. Sickness in the family and all the way down to a family pet’s health issues. These are all good ways to defend your unrealistic averages while still giving you the ability to “one up” your friends. Of course you may want to plan to make new friends now and then as you’ll probably be needing new ones from time to time.
When I see a beautiful running form, it usually consists of a long stride with very little vertical oscillation.

Great video! One advice I think people need to be aware of is: be patient and keep working on it, because it takes a lot of time and commitment, bad habits are hard to break. I shaved off more than 30 minutes of my half marathon running time, I’m pretty confident that half of it is just pure fitness but the other half is working on my running technique on and on. The margin looks pretty slim now but I still find stuff to work on like not being too “jumpy” and rolling the feet a bit more.

thank you so much for pointing out that heel/midfoot/forefoot striking isn’t as important as where the foot lands ie right under your hips. Brigid Kosgei ( female marathon world record holder ) is a heel striker but i’ve heard she’s a decent runner!

I’d add that you should point your toes forward when landing. Many runners point them outward, which puts a lot of stress on the bones in the foot.

well iam 40 been jogging on treadmill and in place for years no prob then here comes 2012 and my right knee hurts like hell some days, never had issues before even with running in place though i did so on a heavy carpeted rug,,, but when i began jogging on tile the probs began so iam gonna try go back to the old way and hope this ends the pain i jog 6 days a week i used do 7 days but with the pain some days iam afraid i may drop to maybe 4-5 days a week

Wind is NEVER symmetrical in its effect. It hurts you for longer than it helps you. Anyone with even a smidgen of pilot training will verify this. The same is true for gravity when riding up & down hills up to 10X as much hindrance as help.
A clever boy can sometimes arrange a course so that the wind is behind on a climb, and in the face on the descent. This pits the time disadvantages of wind and gravity against each other to great effect about 2mph on some of my courses.

1) Set your GPS device to pause at a higher speed. That will prevent moving slowly from dragging down your average speed. 2) Ride as fast as you can into a Stop sign or Red Traffic Signal, then hit your brakes hard at the last possible moment. Gradually slowing down before a stop will lower your average speed. 3) Only ride your bike downhill. 4) Only ride your bike with a tailwind; never into a headwind.

Just bought a bike 2 days ago and I started on a 600. No experience whatsoever. So I’m taking slow and going the speed limit. But holy shit the amount of people the cut me off cause I’m going the speed limit. I can’t even ride on a safe speed without people almost hitting me.

Re the suggestion of conserving energy on the uphills, that’s where I really struggle the wind resistance is almost zero and that’s ultimately the limiting factor on the flats and downhills when I ride the uphills faster, irrespective of the speeds I do on the flats and downhills, my average speed for the ride increases significantly. (Despite feeling like my lungs are about to explode at the top!) it’s the only place I can consistently find “a bit more to give”.
Not gonna lie, if it comes down to it I use my pipes over my horn. Idk why but my horn is really quiet on my Royal Star. But i don’t just rev bomb, that’s just a if needed kinda thing

In Puerto Rico everybody hates young raiders like me cause adults here ride drunk, make a lot of noise and escape police. Im a dirtbike rider and they made them illegal here and if the police see you and catch you they take the bike away forever and you may go to prison as well. There is no magic power called gravity, that lets us run forever. Pose methode is pure bullshit to everyone who knows physics a little bit. The only thing that matters is where you foot touches the ground, because it isn’t supposed to break on every step. The power at running comes exclusivly from your muscles. you are runnig a good technique, but that doesent have anything to do with gravity. Iam runnig almost exactly the same, but with a very upright upperbody.

Some very good, very well made points… The biggest mistake many triathletes (and indeed many triathlon coaches) make is to simply watch such a video as this and change some element of run technique, which is as grave a mistake as increasing an athletes mileage too much too quickly. Yes, there is an ideal triathlon run technique, yet to change one’s technique safely I would argue takes 12-18 months of specific programmed implementation.

ok im gonna have to disagree. i would say to start with your feet. They are what contact the ground. I found running barefoot made the biggest impact to my running form. starting by only focusing on my foot placement/strike and working up the chain from there. By the time you get enough things right everything else falls into place. never focused on my arm swing ever.
ive ran for a long time and ive had a very influential cross country and track and field coach in my life, who has taught me great tips for running. i mean his tips are amazing and i always use them. but i just wanted to say that the “string attached to your head” is a great analogy. thats one that i have heard from coaches and its definitely a good tip to know. even walking or any type of exercise though too. thats “string attached to your head” tip is universal

Another thought concerning average speed, whether in a race or not. If you can climb fast, you should try. Albeit, without bonking. Why? Because of the aero dynamics and input/output values already explained. PLUS, usually, there is a descent AFTER a climb. So, if you go for a strong climb, you get an increase of speed ( as a metric ) AND a lead on the pack. Then, in the descent, you use your bike handling skills and minimal pedaling in choice segments to maintain a maximum manageable downhill speed ( keeping that gap ) WHILE you RECOVER on the downhill so that when you hit the next flat or climb you are ready to repeat the routine. That is how puncheurs win lumpy race days. Most of us are puncheurs we are not 65 kg Colombians or big thighed Teutons.

AWESOME Advice! Great info! You sound like you might also “skate” or do other sports as well… Your suggestions about “leaning into” your run for the correct footing position sounds a little similar to skating which takes a bit of “power” to power into turns and tricks and foot position is SO important in that realm because if you don’t execute properly, you can sometimes get really hurt… Funny thing is that I always just skated and I always power-walked, but I never attempted actual running… but now, as a beginning runner, I want to avoid learning any bad habits and I want to start off correctly right from the beginning… so thank you for all of your tips!

It’s winter in Boston. I run with my New Balance running shoes with titanium spikes, a reflective waterproof jacket, and a headlamp just in case I decided to run into the evening or switch from road to trail.
I’ll give you my seven ways to improve your average speed on a road bike.
1. Grow more slow twitch muscle fiber.
2. Increase your cardiac output (i.e. grow a bigger heart)
3. Increase your lung volume (i.e. grow bigger lungs).
4. Take lots of PED’s (EPO, steroids, etc.)
5. Choose your parents right. Genetics is a BIG factor in cycling performance. You either have it or you don’t.
6. If you are genetically gifted and have also done 1 through 5 above you still have to train your butt off. Sorry.
7. Lose weight and shoot for a 30 minute 7W/kg power to weight ratio.
